At Home Workouts: Week of September 22nd 2025

This week’s at home workouts are simple, flexible, and beginner-friendly. You’ll build full-body strength, boost energy, and improve real-life movement—all with just one dumbbell or your own body-weight. No fancy equipment or experience needed.

How to use this:

  1. Do the warm-up listed for each day—it’s short and gets your body ready.
  2. Choose one main workout (or two if you’re feeling great).
  3. Use the “No-Equipment Option” column if you’re traveling or just starting out.
  4. Go at your own pace. Quality over speed!
  5. Youtube any movements you’re unsure about.

Mon1:00 light cardio + 4 rounds of 20 sec good-mornings + 20 sec mountain climbers (10 sec rest between)Part 1: 4 rounds: 10 single-arm dumbbell swings each side, 20 lunges holding dumbbell at shoulder, 30 mountain climbers (total, not each leg)
Part 2: 10-min timer: repeat as many rounds as you can of 16 dumbbell deadlifts, 12 dumbbell presses, and 8 up-downs + mountain climbers
Bonus: Core finisher – 5 sets of 20 sec bicep curls + 20 sec tricep overhead extensions
Use a backpack or skip weights entirely. Sub air squats for lunges, regular push-ups or presses with hands only.
Tue2:00 cardio + 3-minute warm-up: 10 up-downs, then max sit-ups in the remaining time (repeat each minute)Strength Set: Every 2 minutes for 12 minutes, do 10 dumbbell deadlifts (each side) + 15 dumbbell chest presses while lying on the floor
Main Workout: Every 3 minutes, for 5 rounds: complete 16 push presses, 16 hang cleans, 16 weighted sit-ups (use one dumbbell)
Sub water jugs or use bodyweight: air squats + overhead reaches, standing crunches, and sit-ups without weight
Wed2:00 cardio + 3-minute AMRAP: 30 toe taps, 20 Russian twists, 10 up-downsBodyweight Circuit: Two 4-minute rounds: do 10 tuck-ups, 20 shoulder taps (in pike position), 30 jump ropes (or jumping jacks), then rest 1 min and repeat
Main Workout: AMRAP 12 minutes: 1:00 cardio (walk, jog), 30 Russian twists, 10 burpees + side steps, 30 jumping lunges. Then rest 2 min. Repeat for 8 min.
Finisher: 5-min core – 30 Russian twists + hold a tucked position as long as you can each minute
All moves can be modified: slow toe taps, step-back lunges, and crossbody crunches. Sub out burpees with up-downs or walk-outs.
Thu1:00 cardio + 4 minutes of 30 sec jumping jacks + 30 sec lunges (alternate legs)Strength Circuit: 5 sets (take your time): 10 Bulgarian split squats each side + 10–15 bent-over rows with a dumbbell or backpack
Main Workout: Every minute, rotate through these 3 moves: max dumbbell sumo deadlift high pulls, dumbbell floor slides, and cardio (jog in place or march)
Use a step or stair for split squats. Slide hands on floor or towel for rows. Slow marching or air squats for cardio.
Fri2:00 cardio + 3-minute AMRAP: 10 strict presses, 8 lateral jumps over dumbbell, 3 deadlifts each sideStrength Set: 10-minute EMOM (Every Minute On the Minute): 25 sec strict press, then 25 sec overhead hold in first minute, then 50 sec flutter kicks in the next
Main Workout: Short circuits: 1) 4 mins – jump rope + plank taps; 2) 6 mins – push presses + hard cardio; 3) 8 mins – push jerks + fast cardio
Sub strict presses with overhead reaches, jumping with steps or side steps, or core holds with legs bent. Do shoulder taps in a kneeling plank.
Sat1:00 cardio + 4-minute EMOM: 12 air squats + hold a plank in the rest of the minuteMain Workout: 2 rounds of 6-minute AMRAP: 20 walking lunges, 10 slow goblet squats, 6 squat rotations
Second Circuit: 4 rounds of 1:00 each: 1) lunge + squat combo, 2) burpee squat jumps, 3) wall sit. Rest 1 min between rounds.
Squats can be to a chair. Burpees = step back to hands. Hold a wall sit or sit to stand repeatedly for a minute.
Sun2:00 cardio + 3-min AMRAP: 2 sit-ups, 2 push-ups (as many rounds as possible)Core Strength: 6-minute EMOM: 50 sec sit-ups, then 50 sec diamond push-ups
Main Circuit (10 minutes x 2): 2 min cardio, 30 glute bridges, 20 sit-ups, 30 crossbody mountain climbers, 20 step-ups, 30 V-ups, 20 up-downs. Use the rest of the time to walk/jog in place
Slow the pace. Do crunches instead of sit-ups. Push-ups from knees. Marching or side-steps for cardio. Use a stair or low chair for step-ups.

Quick Scaling Tips for Beginners

  • Modify don’t skip: Can’t jump? Step instead. Push-ups too hard? Use knees or a wall.
  • Don’t worry about finishing everything: Set a timer and do what you can with good form.
  • Use what you have: A sturdy bag or water jug can replace a dumbbell.
  • Break it up: 2 x 10-min blocks is still a full workout.
