Beginner At-Home Workouts (No Gym Needed): Mar 9–15

Don’t over think things. Move you body, consistently even when the movement looks different day to day. Don’t worry about perfection. Action beats perfection every time!

Formidable Strength and Conditioning (Canby, OR) weekly at-home plan—cleaned up for beginners and busy schedules. Each day includes a warm-up, the workout, and an easy scaling option so you’re never stuck guessing.

Minimum Effective Plan (3 days/week)

If you only hit three sessions, choose these (non-consecutive if possible):

  • Wednesday: Strength + simple “for time” work (lower body + swings/sit-ups)
  • Friday: Upper body strength + a short, clear finisher
  • Sunday: Recovery walk/stretch to feel better going into Monday

What you need

  • A sturdy chair/bench/step (step-ups, step-downs)
  • A backpack you can load (easy at-home “weight”)
  • Optional: dumbbells/kettlebell + a band
  • A timer + a safe space to move

Quick definitions

  • AMRAP: As many quality rounds as you can in the time—steady pace, no sprinting required.
  • For time: Finish the work as efficiently as you can while keeping form solid.
  • Tempo / negative: Slowing down the lowering phase (great for strength and control).

Daily Warm-Up (4–6 minutes)

Do the warm-up listed for that day. If you want a simple default, do 2 easy rounds:

  • 2–3 minute easy jog or march
  • 5/side Single Leg Glute Bridge (demo)
  • 5/side Box Step Up (demo)
  • 10 Air Squats (demo)

Monday (Mar 9) — Ocean Drive

Time: 25–40 minutes

Warm-up

  • 2–3 minute jog
  • AMRAP 3 minutes:

Main workout (for time)

No-running sub: 4 rounds of 1:00 jumping jacks + 1:00 high knees (or use High Knees to Jumping Jack (demo) as your “move the feet” option).

Beginner option: Use the programmed “Scaling” numbers: 45 box jump overs (20/16) or broad jumps, 100 air squats, 1200m run. Choose step-overs instead of jumping if needed.


Tuesday (Mar 10) — Pull/Push Strength + Flamingo Park

Time: 30–45 minutes

Warm-up (3–4 rounds)

  • 5 Scap Pull Ups (demo)
  • 10 Banded Pull Aparts (demo) or 5/side Bodyweight Renegade Row (demo)
  • 5 Knee Push Ups (demo)
  • 5 inchworms

Iso Hold Strength (Pull-up option)

Max hold each time. Rest exactly 2:00 between efforts:

  • Pronated Chin Over Bar Hold (demo)
  • Supinated Chin Over Bar Hold (demo)
  • Pronated Chin Over Bar Hold (demo)
  • Supinated Chin Over Bar Hold (demo)

No pull-up bar option: Single-arm DB or backpack bent-over row iso hold—accumulate 1:30/side in as few sets as possible: Dumbbell Single Arm Bent Over Row (hold at top) (demo) / Backpack version (demo).

Flamingo Park (conditioning ladder)

  • 2 sets: 1:00 max Burpee Double Push Up (demo) (rest 1:00 after each)
  • 3 sets: :45 max Strict Burpee (demo) (rest :45 after each)
  • 4 sets: :30 max Burpee (demo) (rest :30 after each)

Beginner option: Use the workout’s scaling ladder: strict push-up burpees → regular burpees → no-push-up burpees (keep moving, even if it’s slower).


Wednesday (Mar 11) — Lower Body Strength + Muscle Beach

Time: 35–50 minutes

Warm-up (3 rounds)

  • 5/side Box Step Up (demo)
  • 5/side Bodyweight Single Leg RDL (demo)
  • 10 good mornings
  • 10 Alternating Leg V-Ups (demo)

Lower Body Strength

3 sets. Rest 2:00 between sets. Focus on control.

  • 4–6/leg Goblet Lateral Box Step-Down with a 3-second negative each rep (demo) (backpack option) (demo)

Beginner option: Reduce the range of motion (lower box/step), lighten the load, and keep every rep smooth.

Muscle Beach (for time)

50-40-30-20-10:

Beginner option: Use the workout’s scaling: 40-30-20-10 and move at a pace you can keep without straining your back.


Thursday (Mar 12) — Sunset Harbour

Time: 30–45 minutes

Warm-up (AMRAP 5 minutes)

  • 5 Up Downs (no-push-up burpee)
  • 5/side Single Arm Upright Row (band or DB) (demo)
  • 5/side Single Leg Glute Bridge (demo)
  • 10 Air Squats (demo)
  • 20 seconds Shoulder Swimmers (demo)

Main workout (5 sets)

  • 8 Dumbbell Clean & Jerk (demo) or Backpack Ground to Overhead (demo)
  • 12 Lateral Burpee over DB (demo) or Backpack Lateral Burpees (demo)
  • 8 Thrusters (DB or backpack) (demo) (backpack) (demo)

Rest schedule (ascending): :30 after round 1, 1:00 after round 2, 2:00 after round 3, 3:00 after round 4.

Beginner option: Go lighter and keep technique crisp. If burpees spike your heart rate, step down/up and keep the reps steady.


Friday (Mar 13) — Gorilla Row Strength + Versace Mansion

Time: 35–50 minutes

Warm-up (3 rounds)

  • 5/side Bodyweight Renegade Row (demo)
  • 10/side Single Leg Calf Raises (demo)
  • 30 Line Hops (demo) or Single Unders (demo)
  • 10 scap-only push-ups
  • 5 knee push-ups (demo)

Gorilla Row Strength

One unbroken set each time. Rest 2:00 between sets:

  • Max alternating Gorilla Rows (2-second pause at top each rep) (demo)
  • Max alternating Gorilla Rows (1-second pause) (demo)
  • Max alternating Gorilla Rows (no pause—rep it out) (demo)

Beginner option: Use a backpack and shorten the set before your back rounds. Quality > max reps.

Versace Mansion (for time)

  • 21 DB Bench Press (demo) or Backpack Floor Press (demo)
  • 90 Double Unders (demo) or Penguin Hops (demo)
  • 15 press
  • 90 double unders / penguin hops
  • 9 press
  • 90 double unders / penguin hops

Beginner option: Swap double unders for single unders or line hops and keep breathing steady.


Saturday (Mar 14) — Fontainebleau

Time: 30–45 minutes

Warm-up (AMRAP 4–6 minutes)

Main workout (4 sets)

Score is time to complete each set of work (including the two 1-minute rests).

  • 20 Hip Thrusts (DB/backpack/bodyweight) (demo)
  • Rest 1:00
  • 20 Tuck Ups (as fast as possible) (demo)
  • Rest 1:00
  • 20 alternating Walking Lunges (DB/backpack/bodyweight) (demo)
  • Rest 2:00 between sets

Beginner option: Choose the bodyweight versions and move smoothly. Fast doesn’t matter if your knees/hips don’t feel good doing it.


Sunday (Mar 15) — Sunday Flow or Sunshine

Time: 10–30 minutes

Option A (simple): Spend 30:00 stretching or walking/jogging with your loved ones.

Option B: Sunday Stretching

4 rounds:

  • 1:00 Pancake Stretch (demo)
  • 1:00 Lunge to Elbow with Rotation (right) (demo)

FAQ

Do I have to “Rx” the workouts?
Nope. Use the scaling options listed each day so you can keep good form and finish feeling capable—not crushed.

What if I don’t have a pull-up bar?
Use the backpack or dumbbell row iso hold option on Tuesday. It’s a legit strength builder.

My knees don’t love jumping—what should I do?
Choose step-overs instead of box jump overs, and use lower-impact options for burpees (step down/step up).

How hard should I go?
Most of the week should feel like a 6–8/10 effort. You should be able to breathe through your nose for parts of it and recover between sets.

What if I only have 15–20 minutes?
Do the warm-up + the first part of the workout (or the scaled version). Consistency beats perfect sessions.
