Beginner At-Home Workouts (No Gym Needed): Mar 16–22

Don’t over think things. Move you body, consistently even when the movement looks different day to day. Don’t worry about perfection. Action beats perfection every time!

If you’re in Canby, OR (or nearby) and want a simple, no-gym plan you can actually stick with, you’re in the right place. These sessions are written to be done at home with minimal equipment—using a backpack or dumbbells if you have them, and bodyweight if you don’t.

Minimum Effective Plan (3 days/week)

Short on time? Do these three sessions (non-consecutive if you can):

  • Tuesday: Steady “engine” + legs + carries (moderate and repeatable).
  • Thursday: Controlled strength + quick core/hinge finisher.
  • Sunday: 30-minute flow or an easy walk (recovery day).

What you need

  • A backpack you can load (books, towels, jugs) or a pair of dumbbells
  • A chair/bench/box for step-ups (optional)
  • A jump rope (optional) or a line/tape mark on the floor
  • A pull-up bar (optional) — there’s always a no-bar option
  • A timer (phone is perfect)

Quick definitions

  • AMRAP: “As many rounds (and reps) as possible” in the time given—move steadily, don’t sprint.
  • For Time: Finish the work as comfortably fast as you can while keeping good form.
  • Work / Rest: You work for the set time, then rest for the set time (repeat).
  • Alt: Alternate sides/reps (right, left, right, left…).
  • Tempo 50X1: 5 seconds down, no pause, stand up fast, 1 second squeeze at the top.

Daily Warm-Up (4–6 minutes)

Pick one option below (or mix and match). Keep it easy—this is just to get warm.

  • 1–2 minutes easy jog in place or marching
  • 2 rounds:
    • 3 Single Leg Glute Bridge (demo) per side
    • 6 Push Press (backpack or dumbbells) (demo)
    • 9 Air Squats (demo)
  • If you need shoulders warmed up: 10 forward arm circles + 10 reverse arm circles

Monday (Mar 16) — Intervals: run + thrusters

Time: ~20–25 minutes total (including warm-up)

Main set: 8 rounds of work 1:00 / rest 1:00

  • Start each work minute with a 200 ft shuttle run (demo)
  • Then do max thrusters in the remaining time: Dumbbell Thruster (demo) or Backpack Thruster (demo)

Beginner option: If running isn’t friendly today, swap the shuttle run for 30 seconds of High Knees to Lateral Shuffle (demo), and use a lighter load (or bodyweight thrusters/squats).

Coaching tip: You should finish each minute breathing hard but able to start the next round without panic. Adjust the weight or pace to make that happen.

Tuesday (Mar 17) — 20-minute steady AMRAP

Time: ~25–30 minutes total

Warm-up idea (5:00 AMRAP):

  • 5 Inchworm to Pushup (demo)
  • 20 ft Single Arm Farmer Carry each side (demo)
  • 15 Step Back Lunges (demo)

Main set: 20-minute AMRAP

  • 5 Wall Walks (demo)
  • 30 alt Bodyweight Walking Lunge (demo)
  • 150 ft Dumbbell Farmer Carry (demo) or Backpack Suitcase Carry (demo)

Beginner option: Swap Wall Walks for a Pike Walk (feet elevated if able) (demo) or reduce the range of motion and keep reps smooth. Use lighter carries and take breaks as needed.

Coaching tip: This is a “keep moving” day. The goal is consistency, not intensity spikes.

Wednesday (Mar 18) — Pulling strength + simple conditioning

Time: ~30–40 minutes total

Part A: Pulling Strength (tempo)

3 sets, rest 3:00 between sets:

  • Negative Pull Ups (tempo strict) (demo)

No pull-up bar option: Pronated Bent Over Row — dumbbells (demo) or backpack (demo)

Tempo: 5 seconds down, stand up fast, 1-second squeeze at the top each rep.

Part B: For Time

Move at a sustainable pace:

  • 25 Burpees (demo)
  • 100 Double Unders (demo) or Penguin Hops (demo)
  • 25 Burpees (demo)
  • 100 Double Unders (demo) or Penguin Hops (demo)
  • 25 Burpees (demo)
  • 100 Double Unders (demo) or Penguin Hops (demo)
  • 25 Burpees (demo)

Beginner option: Use Single Unders or easy line hops instead of doubles, and step back/step up your burpees.

Thursday (Mar 19) — Leg strength + quick hinge/core

Time: ~25–35 minutes total

Part A: Strength

4 sets, rest 2:00 between sets:

  • 3–5 Eccentric Counterbalance Pistol (each leg) (demo)

Beginner option: Pistol to a box/chair (controlled lower, gentle touch, stand back up) and/or reduce the depth.

Part B: 10-minute AMRAP

  • 10 V-Ups (demo)
  • 10 Power Cleans — dumbbells (demo) or backpack (demo)

Beginner option: Swap V-Ups for Tuck Ups or Straight Leg Sit Up (demo) and keep the clean light and crisp.

Friday (Mar 20) — Repeatable strength/conditioning sets

Time: ~30–40 minutes total

Main set: 5 sets, rest 2:00 between sets

  • 7 Burpee Box Jump Overs (demo) or Burpee Broad Jump (~3 ft) (demo)
  • 14 alt Hang Clean & Jerk (single DB) (demo) or backpack clean variation (demo)
  • 21 Goblet Squats — dumbbell (demo) or backpack (demo) (or Air Squats if needed) (demo)

Beginner option: Keep the burpees step-back/step-up, choose the broad jump (or no jump), and use a load that lets you move with control every round.

Saturday (Mar 21) — Upper strength + push-up/run clock

Time: ~30–45 minutes total

Part A: Upper Strength (tempo rows)

3 sets (each arm), rest 1:00 between arms and sets:

  • Max 3 Point Supinated Row (each arm) — dumbbell (demo) or backpack (demo)

Tempo: 5 seconds down on every rep. Stop the set when you can’t keep the tempo.

Part B: For Time (with a 2-minute “metronome”)

Complete 120 hand-release push-ups. Every 2:00 (including at 0:00), do:

  • 200m run or 150 alt high knees (demo)
  • Then accumulate hand-release push-ups until the next 2-minute mark (demo)

Beginner option: Do hand-release knee push-ups, and shorten the run to a brisk 60–90 seconds (or keep high knees to a manageable pace).

Sunday (Mar 22) — Flow or Sunshine (recovery)

Time: 30 minutes

Option A: 30-minute walk/jog with your people (easy pace). Option B: follow the flow below—no rushing.

0:00–3:00 Easy seated breathing + gentle neck/wrist rolls, then 10 Cat Cow (demo)

3:00–8:00 Downward Dog to lunge flow (demo) + twist, then Plank to Down Dog (demo)

8:00–15:00 Warrior series: Warrior 1 (demo), Warrior 2 (demo), Reverse Warrior (demo), Extended Side Angle (demo) + flow; repeat other side

15:00–22:00 Pigeon (demo), Seated Forward Fold (demo), Butterfly (demo), wide-leg fold

22:00–27:00 Boat hold (demo), Side plank (forearm) (demo), Superman hold (demo)

Finish: Supine twist (demo), Happy Baby (demo), then rest as long as you want.


FAQ (Beginner-friendly)

1) How hard should these feel?

Aim for “challenging but repeatable.” If your form is breaking or you can’t breathe through your nose at all, scale the pace or reps.

2) What if I don’t have dumbbells?

Use a backpack. Load it with books or anything stable. No equipment? Use bodyweight and slow tempos.

3) I’m sore—should I skip?

If it’s normal soreness, do the warm-up and choose an easier day (Sunday flow is perfect). If it’s sharp pain or joint pain, stop and modify.

4) I can’t do wall walks or push-ups yet.

No problem. Use a shorter range of motion, an incline (hands on a couch), or knee variations. Progress comes from consistency, not forcing it.

5) How do I pick my weights?

Choose a load that lets you move well for all sets. If you’re grinding early, it’s too heavy for today.
