Beginner At-Home Workouts (No Gym Needed): Feb 23–March 1

Don’t over think things. Move you body, consistently even when the movement looks different day to day. Don’t worry about perfection. Action beats perfection every time!

If you’re in Canby, OR (or nearby) and want a simple, beginner-friendly plan you can do from home, you’re in the right place. These sessions are designed to feel doable even if you’re getting back into a routine.

Minimum Effective Plan (3 days/week)

If you only have 3 days this week, do this:

  • Tuesday — steady conditioning + legs (walk/lunge/carry)
  • Friday — controlled strength with tempo (upper + lower)
  • Sunday — recovery day (walk + stretch)

What you need

  • A backpack you can load (books, water bottles, etc.)
  • Optional: a pair of dumbbells (light to moderate)
  • A sturdy chair/bench/box (step-ups and support)
  • Space to move + a timer (your phone works)

Quick definitions

  • EMOM = “Every Minute on the Minute.” Start work at the top of each minute, rest with whatever time is left.
  • AMRAP = “As Many Rounds (or reps) As Possible” in the given time.
  • For Time = finish the work as quickly as you can with good form.
  • Alt = alternating sides (right/left).
  • Negative/tempo = the lowering portion of the rep (moving slow on purpose).
  • Accumulate = build up to a total time, breaking as needed.

Daily Warm-Up (4–6 minutes)

Pick 4–5 moves below and cruise through 1–2 rounds:

  • Samson Lunge ( demo )
  • Single Leg Glute Bridge ( demo )
  • Big Arm Circles ( demo )
  • Knee Push Ups ( demo )
  • Scap Pull Ups ( demo )
  • Air Squats ( demo )

Monday — “Sprinkles on My Cupcake” (20 minutes)

Time: ~25–30 minutes including warm-up.

Main workout: EMOM for 20 minutes. Each minute complete:

  • 3 Strict Pull Ups ( demo ) or 6 Bent Over Row ( demo ) / Double Dumbbell Bent Over Row ( demo )
  • 6 Push Ups ( demo )
  • 9 Air Squats ( demo )

How to pace it: You should finish the round with time to breathe before the next minute starts. If you’re racing the clock every minute, scale it.

Beginner option: Use one of these smaller versions (choose the first one you can repeat for at least 5 minutes in a row):

  • 2 Pull Ups (or rows) + 4 Push Ups + 6 Squats
  • 1 Pull Up (or rows) + 3 Push Ups + 5 Squats
  • Need it even easier? Elevated push ups + lighter rows + slower squats.

Tuesday — “PB&J” (Run/Lunge/Carry)

Time: ~30–45 minutes.

Main workout (for time):

  • 800m Run (or substitute below)
  • 3 rounds:
    • 50m Bodyweight Walking Lunge ( demo )
    • 50m Dumbbell Farmer’s Carry ( demo ) or Backpack Suitcase Carry ( demo )
  • 800m Run

No-run substitute: 2 rounds of 1:00 High Knees + 1:00 Jumping Jacks instead of each 800m run.

Beginner option: Make it 600m instead of 800m, shorten the lunge distance, and carry lighter. The goal is steady effort, not a max sprint.

Wednesday — “Peas and Carrots” (Deadlift + Burpee Ladder)

Time: ~25–35 minutes.

Main workout (for time): Do a rep ladder up and back down:

1-2-3-4-5-6-7-8-9-10-9-8-7-6-5-4-3-2-1

  • Deadlift — Dumbbell Deadlift ( demo ) or Backpack Deadlift ( demo )
  • Facing Burpee — Dumbbell Facing Burpees ( demo ) or Backpack Facing Burpees ( demo )

How it should feel: Breathing gets spicy, but your back stays solid. If your low back is doing the work, lighten the load and slow down.

Beginner option: Use a lighter weight and/or cap the ladder at 7 or 8 instead of 10.

Thursday — “Xs and Os” (2 Sets, Rest Built In)

Time: ~30–40 minutes.

Main workout: Complete 2 sets. Rest 5:00 between sets.

  • 10 Box Step Overs ( demo ) or Shoulder Rack Backpack Box Step Over ( demo )
  • 20 alt DB Hang Clean & Jerk ( demo ) or Backpack Hang Squat Clean and Jerk ( demo )
  • 30 Box Jump / Step Down ( demo ) or Broad Jump ( demo )
  • 20 alt Hang Clean & Jerk (same as above)

Beginner option: Step-ups instead of jumps, and choose a weight you can move smoothly without yanking your shoulders.

Friday — “Cookies and Milk” (Tempo Strength)

Time: ~35–45 minutes.

This is a “quality reps” day. You’ll do one tough set, then slightly smaller sets. Keep 1 rep “in the tank” (stop before form breaks).

Part A — Press

  • Dumbbell Bench Press ( demo ) or Push Ups ( demo )
  • Set 1: Max reps with a 5-second lower on every rep
  • Rest 2:00
  • Set 2: Do 90% of that number with a 3-second lower
  • Rest 2:00
  • Then: Do 80% of your max set at normal tempo, one set every 90 seconds (up to 5 sets)

Part B — Squat

  • 1 and ¼ Dumbbell Goblet Squat ( demo ) or Backpack 1 ¼ Goblet Squat ( demo )
  • Same set-up as Part A (5-sec lower, then 3-sec lower, then normal tempo)

Beginner option: Reduce the tempo demand: 3-sec lower on the first set, 2-sec lower on the second set, then normal tempo after that.

Saturday — “The Cherry on My Sundae” + Accessory

Time: ~30–45 minutes.

Main

4 sets, rest 1:30 between sets. Score your reps/steps each set.

  • :30 max alt Dumbbell Gorilla Row ( demo ) or Backpack Bent Over Row ( demo )
  • 1:00 max alt Death March ( demo ) (switch arms at :30 if holding a backpack suitcase-style)

Beginner option: Lighter weight, slower steps, and focus on staying tall (ribs down, shoulders relaxed).

Accessory (optional but excellent)

  • Side Star Plank — accumulate 1:00 per side ( demo )
  • Single Leg Hip Thrust Hold — accumulate 1:30 per side ( demo )

Beginner option: Side plank (hand or elbow) and single leg glute bridge hold if needed.

Sunday — Steps + Sunshine + Stretch

Time: ~55 minutes total (or split it up).

Option 1: Walk

For 30:00, go on a walk outside. Invite a friend or family member, or bring your dog. Easy pace.

Option 2: 25-minute stretch flow

Start a 25-minute clock and move through:

  • 1:00 Cat Cow ( demo )
  • :30 Bird Dog (Right Arm, Left Leg) ( demo )
  • :30 Bird Dog (Left Arm, Right Leg) ( demo )
  • 1:00 Marches ( demo )

Then 4 rounds:

  • 1:00 Toe Touch Stretch ( demo )
  • 1:00 Bottom of the Squat Hold ( demo )
  • 1:00 Push Up to Downward Dog ( demo )
  • 1:00 Frog Stretch ( demo )

Finish with:

  • 1:00 Couch Stretch (Left) ( demo )

FAQ

1) What if I don’t have dumbbells?

Use a backpack. Load it with books or water bottles and keep the weight close to your body.

2) What if I can’t do pull ups?

Do rows instead (backpack or dumbbells). Your goal is a strong “pull” movement, not a specific tool.

3) How hard should these feel?

You should finish most workouts feeling like you worked, but not wrecked. Leave a little in the tank—especially if you’re rebuilding consistency.

4) I’m sore—should I skip?

Try the Sunday walk/stretch or do a shortened version. Gentle movement usually helps soreness more than complete rest.

5) How do I scale without overthinking it?

Shorten the workout, lighten the load, and lower impact (step instead of jump). Keep your breathing controlled and your form clean.
