Beginner At-Home Workouts (No Gym Needed): Feb 16–22
Don’t over think things. Move you body, consistently even when the movement looks different day to day. Don’t worry about perfection. Action beats perfection every time!

What you need
- A little floor space + a wall
- Optional: jump rope
- Optional: dumbbells
- Best at-home option: a backpack you can load with books
- A timer (your phone is perfect)
Quick definitions (so it stays simple)
- AMRAP = as many rounds as you can in the time.
- 3-minute window = work for 3 minutes, then rest when it says rest.
- Unbroken = try not to stop, but quick breaks are OK.
Daily Warm-Up (4–6 minutes)
Easy pace. Repeat as a loop.
- 6 single-leg glute bridges each side (demo)
- 12 step-back lunges (demo)
- 6 single-arm upright rows each side (band/dumbbell/backpack) (demo)
- 6 bodyweight renegade rows each side (demo)
Monday — Quick Rounds (about 20 minutes)
4 sets: work 3:00, then rest 2:00.
Each 3:00 set:
- 75 jump-rope turns (or “invisible jump rope”)
- With remaining time, repeat:
Beginner option: single-unders and elevated push-ups. Move steady. If you have to pause, you’re doing it right.

Tuesday — Simple Cardio (20–30 minutes)
2 sets of this ladder:
- 800m run/walk or 1:30 high knees + 1:30 jumping jacks
- Rest 2:00
- 400m run/walk or 1:00 high knees + 1:00 jumping jacks
- Rest 1:30
- 200m run/walk or :30 high knees + :30 jumping jacks
- Rest 1:00
- Repeat once more

Beginner option: brisk walk + keep breathing under control. You should finish feeling better than when you started.
Wednesday — Strong + Sweaty (10–15 minutes)
6 rounds at a steady pace:

Beginner option: reduce the weight and rest as needed. “Smooth” beats “fast.”
Thursday — Legs + Core (20–25 minutes)
3 sets with 3:00 rest between sets:

- 15 box jumps or step-ups (demo)
- 30 air squats (demo)
- 15 box jumps or step-ups
- 5 wall walks
Broad jump option (demo)
Beginner option: replace wall walks with pike walks (demo) and make step-ups your default.
Friday — 15-Minute Challenge (15 minutes)
Set a timer for 15:00. Complete as many rounds + reps as you can:
- Round 1: 5 burpees + 10 shuttle runs
- Round 2: 10 burpees + 10 shuttle runs
- Round 3: 15 burpees + 10 shuttle runs
- Keep adding 5 burpees each round

Beginner option: step-back burpees and walk the shuttle. Keep moving.
Saturday — Strength Builder (20–30 minutes)
Today is controlled reps. No racing.
A) Front-foot elevated split squat
- Choose a height you can control (book/step/plate)
- Do 3–5 sets of 6–10 total reps (alternating legs)
- Lower slowly (3–5 seconds) if you can

- Pause briefly at the top, control the lowering

How many days per week should a beginner work out at home?

What if I don’t have equipment?
You can do every workout with bodyweight and a backpack loaded with books. If a movement feels too hard, use the beginner option.
What does AMRAP mean?
AMRAP means “as many rounds as possible” in the time listed. Move steady and focus on good form.
What if push-ups, burpees, or running bother me?
Elevate push-ups on a couch/chair, step back instead of jumping for burpees, and replace running with marching/high knees. The goal is consistency, not punishment.
How long should these workouts take?
Most days are 10–30 minutes. If you’re short on time, cut the reps in half and still do the warm-up.
